How It Works
Sleep is not a uniform state — it progresses through repeating cycles of approximately 90 minutes. Each cycle contains distinct stages:
1. N1 (light sleep): Transition from wakefulness, easily disrupted.
2. N2 (light-to-moderate sleep): Body temperature drops, heart rate slows, sleep spindles occur.
3. N3 (deep/slow-wave sleep): Physical restoration, immune function, memory consolidation. Hardest to wake from.
4. REM (Rapid Eye Movement): Vivid dreaming, emotional processing, cognitive restoration.
The proportion of deep sleep (N3) is highest in the first few cycles; REM sleep dominates later cycles. This is why both early bedtimes and adequate total sleep matter.
The 15-minute fall-asleep buffer:
Most adults take 10–20 minutes to fall asleep after lying down. This calculator uses a 15-minute buffer so that recommended times account for actual sleep onset, not just time in bed.
Recommended sleep durations by cycle count:
- 3 cycles = 4.5 hours: Minimum viable sleep (short-term tolerance only)
- 4 cycles = 6 hours: Below average; sustained deficit if recurring
- 5 cycles = 7.5 hours: Optimal for most adults
- 6 cycles = 9 hours: Recommended for teenagers, athletes, and during recovery
The National Sleep Foundation recommends 7–9 hours for adults (18–64) and 8–10 hours for teenagers. Regularly sleeping fewer than 7 hours is associated with increased risk of obesity, cardiovascular disease, impaired immune function, and cognitive decline.

Why do I feel groggy waking from an alarm?
Sleep inertia — the groggy, disoriented feeling on waking — is most severe when you are woken during deep sleep (N3). Waking naturally at the end of a sleep cycle (during light sleep or brief wakefulness between cycles) minimises this effect. This calculator helps you time your bedtime or alarm to align with cycle boundaries.
Are sleep cycles exactly 90 minutes?
No. The 90-minute figure is an average. Individual cycles range from 70 to 110 minutes and change across the night (earlier cycles are shorter and contain more deep sleep; later cycles are longer and REM-heavy). The 90-minute estimate is a useful approximation for planning purposes.
What if I cannot fall asleep in 15 minutes?
If you consistently take more than 20 minutes to fall asleep, you may have sleep onset insomnia. Techniques like consistent sleep/wake times, avoiding screens before bed, and keeping the bedroom cool and dark can help. If the problem persists, consult a healthcare provider.
Is more sleep always better?
Not necessarily. Consistently sleeping more than 9 hours is associated with increased mortality in observational studies, though this is partly because illness and depression increase sleep need. For healthy adults, 7–9 hours is the evidence-based sweet spot. Prioritise consistency — sleeping and waking at the same time daily — over total duration.
